Maintenance = Recovery, Sleep & Nutrition
Lower-body strength sits firmly in the framework.
And it is one of the most important parts of that framework.
Your legs are what allow you to:
- get out of a chair
- climb stairs
- get up from the floor
- walk uphill
- carry things
- catch yourself if you stumble
- keep doing physical things independently
You don’t need enormous legs.
You don’t need to squat twice your bodyweight.
But you do need enough strength for the life you want to lead.
That is the important benchmark.

WHY LOWER-BODY STRENGTH MATTERS MORE AFTER 50
Loss of strength usually doesn’t announce itself.
It happens gradually.
Perhaps you start pushing off your knees when you stand up.
You use the handrail more often.
Getting up from the floor becomes awkward.
You avoid steep hills.
None of those things individually seems particularly important.
Together, they can be signs that your physical reserve is shrinking.
The answer isn’t to panic about ageing.
It is to keep giving your body a reason to stay strong.
SO HOW STRONG SHOULD YOU BE?
There isn’t one perfect number.
Your age, bodyweight, injury history and training background all matter.
That is why I prefer practical benchmarks rather than arbitrary gym numbers.
A useful benchmark should tell us something about what your body can actually do.
Here are several worth paying attention to.
BENCHMARK 1 — THE CHAIR STAND
This is one of the simplest tests of usable lower-body strength.
Sit on a standard chair.
Cross your arms across your chest.
Stand fully upright and sit back down under control.
Then repeat.
Simple.
But very useful.
The 30-second Chair Stand Test measures how many controlled repetitions you can complete in 30 seconds.
It gives us information about:
- leg strength
- muscular endurance
- functional capacity
- your ability to repeatedly produce force
It is also one of the tests used in the 50+ Body MOT.
The exact score should be interpreted against your age and sex rather than using one number for everybody.
The main thing is this:
Can you stand repeatedly without using your hands, losing control or needing to rock yourself forward?
If not, your framework needs some work.
BENCHMARK 2 — CAN YOU GET UP FROM THE FLOOR?
This is not purely a strength test.
It also involves mobility, balance and coordination.
Which is exactly why it is so useful.
Being able to lower yourself to the floor and stand back up again is a very basic human movement.
Yet it is one many adults gradually stop doing.
That matters.
Getting off the floor combines your foundation and your framework.
You need enough mobility to reach the positions.
And enough strength to get yourself back out of them.
The Sit-to-Rise Test in the 50+ Body MOT gives us a simple way to assess this.
If you need several points of support, that doesn’t mean you’ve failed.
It tells you what needs rebuilding.
BENCHMARK 3 — A CONTROLLED BODYWEIGHT SQUAT
You don’t need to perform a competition squat.
But you should aim to maintain the ability to sit your hips down and stand back up under control.
A useful target is being able to perform:
10–15 controlled bodyweight squats
with:
- heels staying down
- knees tracking comfortably
- good balance
- no collapsing at the bottom
- no significant pain
If you can’t reach a deep squat because of your individual structure or mobility, that isn’t automatically a problem.
The goal is usable range and control, not forcing yourself into somebody else’s ideal squat.
BENCHMARK 4 — SINGLE-LEG STRENGTH
Life rarely happens with both feet perfectly planted.
We walk one leg at a time.
We climb stairs one leg at a time.
We step over things.
We catch ourselves.
That is why single-leg strength matters.
A simple progression might be:
Step-up → Split squat → Assisted single-leg squat → Pistol-squat progression
You do not need to perform a pistol squat to be healthy.
That is a higher-level capability.
But being able to comfortably step onto a reasonably high step using one leg without excessive pushing from the other leg is a good basic sign of usable strength.
This also exposes differences between your left and right sides that ordinary two-legged exercises can sometimes hide.
BENCHMARK 5 — CAN YOU CARRY SOMETHING HEAVY?
Leg strength doesn’t only show up in squats.
Carrying is one of the most useful real-world tests of the entire body.
Pick something up.
Walk with it.
Put it back down.
That requires your:
- legs
- hips
- trunk
- grip
- balance
- cardiovascular system
to work together.
For someone who trains, loaded carries such as farmer’s carries and suitcase carries are excellent.
For someone starting out, carrying shopping bags or appropriately loaded household objects can serve the same basic purpose.
The question is simple:
Can your body confidently handle useful loads?
WHAT ABOUT GYM STRENGTH STANDARDS?
You will find plenty of charts online telling you how much someone your age should squat or deadlift.
They can be interesting.
But they can also become a distraction.
A 60-year-old man who has trained with barbells for 30 years shouldn’t have the same benchmark as someone starting strength training at 60.
The important question isn’t:
“Am I strong compared with someone on the internet?”
It is:
“Do I have enough strength for my life — and am I maintaining or improving it?”
Once you have that base, heavier strength standards can become useful personal goals.
They just aren’t the starting point.
WHAT SHOULD YOU AIM TO BE ABLE TO DO?
For a generally healthy man over 50, I would want to see the ability to:
- stand from a chair without using the hands
- perform repeated chair stands under control
- squat through a comfortable usable range
- climb stairs confidently
- step up strongly on either leg
- get down to the floor and back up
- carry meaningful loads
- walk uphill without the legs immediately giving out
None of those makes a good social-media stunt.
That is precisely why they matter.
They are signs of a body that works.
STRENGTH AND MOBILITY HAVE TO WORK TOGETHER
This is where the house analogy becomes useful.
You cannot completely separate the foundation from the framework.
If your ankles and hips barely move, your legs cannot express their strength properly.
But being extremely mobile without enough muscle to control those positions isn’t particularly useful either.
You need both.
Movement gives you access to the position.
Strength gives you control of it.
That is why lower-body training after 50 should include both mobility and resistance work.

HOW OFTEN SHOULD YOU TRAIN YOUR LEGS?
For most men over 50, you do not need a dedicated “leg day”.
Two or three properly designed full-body strength sessions each week can be enough.
Your programme might include:
- squats or sit-to-stands
- split squats
- step-ups
- hip hinges
- deadlifts
- carries
- calf work
- single-leg exercises
You also don’t need to destroy your legs every session.
The aim is to create enough stimulus to improve, recover from it, and then do it again.
That is where Maintenance — Recovery, Sleep & Nutrition becomes part of the equation.
More isn’t automatically better.
Consistent is better.
THE BIGGEST MISTAKE: WAITING UNTIL YOU FEEL WEAK
You don’t wait for the framework of a house to start collapsing before you maintain it.
The same principle applies here.
If you are still reasonably strong at 50, good.
Keep it.
If you’ve already lost some strength, start rebuilding it.
The earlier you do that, the more physical reserve you can take into the decades ahead.
TEST IT — DON’T GUESS
This is why I built the 50+ Body MOT.

Because one isolated strength test doesn’t tell you whether the whole house is working.
You need to look at the bigger picture.
Measure → Renovate → Retest → Challenge.
Test where you are.
Work on the weak areas.
Then test again.
RENOVATING DAD BOTTOM LINE
Your lower-body strength is part of your body’s framework.
It doesn’t need to be exceptional.
It does need to be strong enough to support your life.
You should be able to:
stand, squat, step, climb, carry and get yourself off the floor.
If those things are becoming harder, don’t write it off as “just getting older”.
Treat it as useful information.
Then start rebuilding.
Test the body. Build the house. Use it.
